Summer is the season when nature offers us a wide variety of colorful, refreshing and nutritious fruits. Thanks to their high nutritional value, summer fruits are an easy way to enrich your diet with water, vitamins, minerals, dietary fiber, as well as phytochemical compounds with antioxidant activity, such as polyphenols and carotenoids.

At the same time, the high water content of many fruits contributes to meeting our daily fluid needs. Typical summer fruits such as watermelon and melon are approximately 90% water and contribute to our overall daily fluid intake. Adequate hydration is particularly important during summer, as high temperatures and increased sweating can lead to greater fluid losses.

What Are the Main Summer Fruits?

Summer fruits include popular choices such as watermelon, melon, cherries, apricots, peaches, nectarines, plums, figs and grapes. The exact harvesting season may vary depending on:

  • the variety,
  • the growing region, and
  • weather conditions.

Choosing fruits that are in season allows us to enjoy the variety that each season offers, while choosing organic fruits is a good option for those who wish to consume foods produced according to the principles of organic farming.

Let’s take a closer look at the main properties of summer fruits.

1. Watermelon

It is difficult to think of summer without watermelon. Its very high water content makes it particularly refreshing and hydrating, while its red flesh contains lycopene, a carotenoid with antioxidant properties. It also contains vitamin C and L-citrulline, an amino acid that indirectly participates in the production of nitric oxide, a substance that contributes to normal vascular function.

Extra Tip: You can enjoy it on its own or combine it with cheese and herbs in a refreshing summer watermelon salad.

2. Melon

Melon has a low energy density and a high water content, while providing potassium, sodium, magnesium and calcium, thereby contributing to immediate hydration. Orange-fleshed varieties, such as cantaloupe, are particularly notable for their vitamin C and beta-carotene, which the body can convert into vitamin A.

Extra Tip: Try melon with a few nuts as a pre-workout snack, or with strained yogurt in a fruit salad as a refreshing post-workout snack.

3. Cherries

Cherries are a characteristic fruit of the transition from spring to summer. They are a particularly interesting source of dietary fiber and polyphenols, mainly anthocyanins, which are responsible for their characteristic deep red color and have antioxidant and anti-inflammatory properties.

Cherries also naturally contain small amounts of melatonin, while tart cherries, a related species of sweet cherries, have been studied for potential beneficial effects on sleep parameters and muscle recovery, particularly in the form of tart cherry juice and concentrate.

Extra Tip: Be mindful of portion size, as cherries are very easy to eat mindlessly. A practical serving of cherries is approximately 1 cup (150 g or about 20–25 cherries).

4. Strawberries

Strawberries are mainly in season during spring and early summer. From a nutritional perspective, they stand out for their very high content of vitamin C, polyphenols—mainly anthocyanins and ellagic acid—manganese, folate (vitamin B9) and potassium. Thanks to their high nutritional value and high concentration of vitamin C, they support the immune system, improve iron absorption and contribute to collagen production.

Did you know that one serving of approximately 1 cup of strawberries (150 g) provides a large volume of fruit with relatively few carbohydrates, dietary fiber, and approximately 65–90 mg of vitamin C, depending on the variety?

5. Loquats

With their characteristic yellow-orange color, loquats are a source of carotenoids, such as beta-carotene, which can be converted by the body into vitamin A, contributing to normal vision and immune function. They also contain dietary fiber, magnesium, potassium and various phytochemical compounds, such as polyphenols, with antioxidant properties.

Extra Tip: Since carotenoids are fat-soluble compounds, the presence of a small amount of fat in the same meal may facilitate their bioavailability. Therefore, a balanced snack could be:

loquats + yogurt + a few walnuts or almonds

6. Apricots

These small, juicy and refreshing fruits are an excellent source of vitamin A, flavonoids, carotenoids and dietary fiber. Specifically, ripe and dried apricots have a high content of carotenoids (beta-carotene, lycopene, lutein and zeaxanthin) and are an important ally for eye, skin and immune health.

Extra Tip: Their small size makes them practical for an on-the-go snack or as an addition to breakfast. They can also be used in baking and confectionery to make jams or preserves.

7. Peaches

Peaches consist of approximately 89% water, have a low energy density (~39 kcal/100 g), and provide dietary fiber, potassium and small amounts of vitamin C. They contain a variety of phytochemical compounds, such as carotenoids and polyphenols. Their amount and type vary significantly depending on the variety and flesh color.

8. Nectarines

The nutritional value of nectarines is similar to that of peaches, as the nectarine is a variety of the same species (Prunus persica), with smooth rather than fuzzy skin. It combines a high water content with dietary fiber and a variety of phytochemical compounds. The skin is of particular nutritional interest, as it contains polyphenols, while the red hues of the skin in some varieties are associated with the presence of anthocyanins.

Extra Tip: Choose organic nectarines and peaches and avoid peeling them without a reason. Eating the whole, thoroughly washed fruit preserves more of the dietary fiber and phytochemical compounds found in the skin.

9. Plums

Fresh plums stand out for their content of polyphenols and anthocyanins. Keep in mind that dried plums differ nutritionally from fresh ones, as the removal of water makes the energy and natural sugars more concentrated per gram of food.

Dried plums, thanks to the combination of dietary fiber and naturally occurring sorbitol, may contribute to normal bowel function and have been clinically studied for the management of constipation.

10. Pears

The key nutritional characteristic worth remembering about “the gift of the gods,” as pears have been referred to in Homer’s Odyssey, is their dietary fiber content, particularly when eaten with the skin. One medium pear provides approximately 5–6 g of dietary fiber and contributes to normal bowel function. It also contains minerals such as potassium, iron, magnesium, manganese and copper, as well as vitamin A, vitamin C and folate.

Among the most characteristic Greek summer fruits, fresh figs contain dietary fiber, calcium and potassium. Specifically, they provide 3 g of dietary fiber per 100 g, and can therefore contribute to daily dietary fiber intake.

They are well known for their laxative and antioxidant properties, as they have a high concentration of polyphenols. They also contain prebiotics, which nourish beneficial gut bacteria and contribute to digestive well-being.

Keep in mind that dried figs, in which nutrients, natural sugars and energy are found in a more concentrated form, are also considerably more calorie-dense, so portion control is important. Two or three dried figs can make an easy snack before or after intense activity.

12. Grapes

Grapes stand out for the variety of polyphenols they contain, such as flavonoids and resveratrol, while red and black varieties additionally provide anthocyanins, which are responsible for their characteristic dark color. Many of these phytochemical compounds are concentrated in the skin, so choose the whole fruit rather than its juice.

Although grapes contain more natural sugars than many other fruits, they can be part of a balanced diet, with portion size playing an important role.

Extra Tip: A practical idea is to place the amount you intend to eat in a bowl instead of eating directly from a large bunch.

Which Summer Fruits Contain Vitamin C?

Among the summer fruits that stand out for their high vitamin C content are strawberries and orange-fleshed melon (cantaloupe). In fact, just ½ cup of strawberries provides approximately 49 mg of vitamin C, an amount equivalent to more than 60% of the European Reference Intake of 80 mg.

Smaller, but still significant, amounts are also provided by other favorite summer fruits, such as apricots (~10 mg/100 g), watermelon (~8 mg/100 g), cherries (~7 mg/100 g), peaches and nectarines (~5–7 mg/100 g).

Are There Summer Fruits Suitable for People with Diabetes?

Yes. People with diabetes do not need to exclude fruit from their diet because of the natural sugars they contain. As the American Diabetes Association states, fruit—with an emphasis on whole fruit—can be part of a healthy dietary pattern for people with diabetes.

The appropriate serving size and total carbohydrate intake are more important than avoiding specific fruits. Prefer whole fruit rather than juices and distribute fruit servings throughout the day.

Extra Tip: For better management of post-meal blood glucose, try combining your serving of fruit with a source of protein and/or healthy fats and dietary fiber, such as yogurt, nuts or seeds. The composition of a mixed meal can affect the rate of digestion and the post-meal glucose response, while also increasing satiety.
